Knees is the answer – full stop.
Why?

It starts with the phrase every coach on earth has said, but never explained, leaving us thinking “you didnt explain sh*t” lol
We remember those talks.

The core isn’t just your abs.
It’s your glutes, your low back, and your hamstrings. When you “engage your core” you pull your body into a “hips forward” feeling-alignment using your posterior chain.
You cant keep your core engaged ANDDDDDDD…. Disengage your hips to move forward and backward to generate propulsion.

Instead, the down kick driven from the knees creates a slight counter movement from the hips, to keep the down kick momentum from spreading the legs like scissors – this LOOKS like kicking from the hips.

The counter movement keeps the kick tight, and garuntees that the kick forces push through the engaged core and push the body forward instead of a hip kick simply pushing water backward.

If you want to learn to push yourself forward down the pool instead of pushing water backward, comment “knees”.

Motor Skills 🤔

When helping athletes develop crucial components of their sport (like underwater dolphin kicks for swimmers) it can be beneficial to break things down to specific motor skills.

When looking at the first 2 images in this post, we can see the swimmer kicking “up”.

The problem with telling a young swimmer to kick “up” is that they might not be able to associate the idea of kicking “up” with the motor skills that correctly correspond with our desired outcome.

Now we have to figure out what actually needs to be communicated.

In this particular case, it’s kicking “in front of your body”, not “up”.

And as you can see from the 3rd image - sometimes to figure out what’s going on, all you have to do is turn the screen.

So when you’re coming up with drills to develop proper motor skills, a change in perspective can be the missing piece.

Butterfly Body Hinge 🔥

The body hinge skill is often overlooked in Butterfly even though it is vital to developing an efficient stroke.

Being aware of your hip position and making an effort to hinge and then flatten out with each kick could be the key 🔑 to unlocking your full potential in Butterfly. 💪

COACHES! Here’s some quick Touch Turn tips 👇

Here are 3 things you want your swimmers to 💭 think about on their touch turn:

✅ Touch the wall with 2 hands
✅ Drive your knees to your chest
✅ Stay tucked until your head is submerged and you are in streamline

Improving touch turns is one of the easiest ways for your swimmers to get faster on butterfly, breaststroke, and IM races. Try implementing this in practice and see if your swimmers can get a little bit quicker. 🚀

Flip Turn HACK?! 🤨

Yes - we’re back with more turn hacks.

Turns are one of the easiest places for time drops in your race.

0.2 seconds faster per turn is over half a second time drop in a 100 short course.

So here are 3 things you can start using TODAY to improve.

✅ Slightly submerge your chest as you approach the wall to create that “downhill swimming” feel
✅ Delay the whiplash of your legs during the flip
✅ Push off deeper than the wave you created coming into the wall

💥 5 Steps To A Faster Touch Turn:

1 - 🙌 2-Hand Touch
2 - ✅ Knees to Chest
3 - 🦶 Feet on Wall & Elbow Your Brother
4 - 📱 Call Your Mother
5 - ⬆️ Streamline & Jump

Try this in practice a couple times in slow motion to get a feel for each aspect of the turn, then put it all together at race pace.

🔥 Freestyle Training Tip

When developing your freestyle for training, our goal is to make your stroke as efficient as possible.

We focus on efficiency so you can maintain a return on your effort as you progress through practice. (more efficient = better practice) 👍

There are 2 main things we want to master to make our Freestyle stroke more efficient. 🏊‍♂️

✅ Optimal timing of the pull, recovery, and rotation
✅ Propulsion driven by a dominating kick

🧠 Remember - the sooner you start working on this, the sooner you will improve.

Race Day Knowledge 🧠

I see a lot of swimmers miss their opportunity to swim fast because they neglect their race day preparation. 🫠

I believe that meet warm up is a huge area of improvement for both swimmers and coaches, so here are a few things to think about on race day. 👇

✅ The goal of your meet warm up is to break a sweat - you want your engine red hot and ready to go.

✅ When you are tapered, you ideally want to be out of the water 30 minutes before you race - this is why it's important to know the meet schedule.

✅ It's easy to let yourself go on auto pilot for these meet warm ups - be sure to stay engaged and do what you need to do to swim fast.

Backstroke Speed Breakout 🚀

As we are dolphin kicking off the wall, we are naturally going to approach the surface at an upward angle. ↗️

For the Speed Breakout, you want to level out and be parallel with the surface of the water. ➡️

The first ☝️ pull we take is for speed and because we are parallel to the surface of the water, we will shoot forward.

The second ✌️ pull we take is to lift the entire body to the surface of the water to continue the stroke.

Breaststroke Attack Skill 💥

We want to think about being aggressive when we shoot our hands forward on Breaststroke. ➡️

The "Attack the Surface" skill reminds us to lift our arms up after we shoot and extend forward to maintain our line. ✅

A common mistake is to keep your hands pointed down as you extend through your stroke. This leads to a lot of drag (not good 👎).
