When preparing athletes for the CrossFit Games, Ben Smith follows a hierarchy of development outlined in the order below.
1. Strategy
Strategy is how you approach your competitive event. It’s when to play zone vs. man-to-man, it’s how to pace, it’s when to attack, it’s when to take risks vs. when to play it safe.
2. Ability
Ability is your endurance, strength, stamina, flexibility, speed, power, accuracy, agility, balance, and coordination.
3. Process
Process is about defining the controllables that can make you a better performer and maximize your capabilities on a moment-to-moment basis, with a commitment bordering on obsession.
4. Person
Committing to a process requires a unique set of character traits—things like grit, resilience, accountability, confidence, optimism, perseverance, humility, and passion. Without these traits, it’s impossible to follow a championship process.

ARM DAY (frat boys do not try this at home). ✅BICEPS
1️⃣ Rope curls to get the pump going . 4x15-20
2️⃣ HEAVY alternating dumbbell curls . 4x8-10 across the body (Idk I feel better activation like this so do wtf you want). 3️⃣SUPERSET- seated machine curls HEAVY 6-8 reps w/plate curls, go til they're fried. 4 sets
4️⃣cable curls to finish, medium weight 4x10-12
✅TRICEPS
1️⃣Rope pulldowns medium weight to warm up 4x12-15 (not videoed)
2️⃣HEAVY reverse grip pulldowns. 4x8-10 with pauses
3️⃣HEAVY behind the head tricep extensions with one dumbbell 4x6-8, 3sets (not videoed)
4️⃣seated machine dips heavy as you can 4x8-10, drop last 2 sets and go til failure . (I use this machine backwards cuz I feel better activation leaning forward. Squats and Deadlifts

Believe it or not, squats produce the most GH or Growth Hormone out of any movement you might do. It also serves to increase your bench and that's why strength coaches and Physical Ed teachers use it.

Deadlifts produce the most mass out of any movement next to power cleans. Deadlifts also determine your overall strength. Both of these movements are feared and many don't do them, but again, those are the people who are stuck. The form on the squat and deadlift has to be mastered before you move on to the heavy stuff.
.
On the squat, you have to have the bar across your shoulder blades for it to be comfortable. When you squat, keep your head up and stick your ass out, literally. This will keep you going deep every time and when you come up, thrust the hips in. It's a lot, but form does take time to master before you can lift heavy.
.
On the deadlift, chose either the conventional (for the tall guys/gals) or the sumo (for the smaller guys/gals) and make sure your hands are close to your legs. When you do this, it makes the distance shorter.
.
When you pull the bar up, thrust the hips, stick out the chest, and at the same time keep the back TIGHT! Don't let that back for a second round out.
.
Be sure that you use a belt on both the squat and deadlift. They really can make the lower back tight. When you use the belt it makes it much more comfortable and safer. When you do squats or deadlifts safely, you can pack on the mass sooner.
