Ankle ABCs
Great exercise for ankle stability and control. Spell out the alphabet (upper and lowercase letters) using your foot. Start without a band until the motion is pain free and then progress using a resistance band making sure to stay under control!

IT’S VERY EXCITING TO RESUME A FULL WALKING ROUTINE AND RETURN TO CLASSES

Before coming to Heather I had constant pain and tightness in both hips. I had seen another physical therapist who released me despite the acute pain. Heather took the time to listen and work with me at my own pace. At first, I almost jumped off the table when she touched me. Through our perseverance, exercises and manual manipulation I am able to return to exercise classes. This is a welcome milestone. As a person who was fit and exercised regularly, I had to stope completely. It’s very exciting to resume a full walking routine and return to classes. I highly recommend independent DPT and not a conglomerate clinic. Thank you Heather!

Knee buckling when going down stairs or curbs is a risk to your safety! Falls can result in further injury that can impact your ability to perform your daily tasks.
If you have tried traditional physical therapy in the past and found it to be too painful, aquatic therapy may be the right choice for you. A warm aquatic environment paired with the buoyancy of water decreases the load on your joints with exercise. We find that people who struggle with movement on land are able to move freely in the water with decreased pain.
Increasing your pain-free joint mobility and strengthening your legs in the water can translate to decreased pain with movement on land. RDL progressions

RDL or romanian deadlifts are a complicated movement to master, but can be very effective at strengthening your glutes and hamstrings! RDLs are a hip hinge movement where the goal is not to squat, but to send your hips backward as if closing a door with your bottom. You should only go as far down your thighs as your hamstrings will allow and avoid going further by bending your back. Once you feel a stretch in your hamstrings and resistance to further movement, that means you've lowered far enough in the movement and you should return to start position. It is important to keep a flat back and open chest as well. Here are some ways to start and progress your way through RDLs:
1-RDL with stick
place a long stick vertical along your back. The stick should touch your head, upper back, and glutes throughout the movement. Keep a slight bend in the knees and send your hips backward while maintaining contact with the bar.
2-RDL with light bar
Once you've mastered the stick, you can add weight! Keep the weight close to your body, skimming your legs as you lower. Think of pressing into the floor to rise instead of lifting with your back.
3-RDL with dumbbells or barbell
You can progress weight easier with adding dumbbells or a barbell to the movement. Different ways to weight RDLs feel different to each person, so try each and see what you like!
4-single leg RDL with foam roll
The foam roll is a good way to maintain balance and keep alignment in a single leg RDL.
5-single leg RDL with weights
Now you can add weight in the opposite hand while maintaining form as mentioned above!

Neck Stretches:

Upper trap stretch - bring your ear toward one shoulder and use the hand on the same side to pull you into the stretch, sit on the hand on the opposite side
Levator scap stretch - rotate your neck 45 degrees to one side and bend your chin toward your chest using the hand on the same hand to pull you into the stretch, sit on the hand on the opposite side
Scalene stretch - placing a hand on one side of your chest, tip you face up toward the ceiling and toward the side your hand is on

Hold stretches for 20 seconds 3 times each side.
