Let’s put some numbers on it.

Of course, there isn’t a magic equation where:

X workouts = exactly 1kg of muscle.

But if you’re relatively new to lifting, a useful ballpark is around ~1kg of lean mass over 3–4 months.

So let’s use 13 weeks as an example.

You train 3x per week.

3 × 13 = 39 workouts

So roughly: ~40 quality workouts ≈ 1kg of lean mass

Not guaranteed. Not everyone will gain exactly 1kg.

But it’s a useful benchmark for understanding what consistent training can compound into.

Now let’s take it further.

Say each workout contains:

5 exercises × 3 hard sets

That’s: 15 hard sets/workout

Over 39 workouts: 39 × 15 = 585 hard sets

So ~40 workouts isn’t really “40 workouts.”

It’s potentially: 585 challenging sets

of progressively harder training.

And THEN you add the things that determine whether those sets actually turn into adaptation:

3x lifting/week

- progressive overload
- 1.6–2.2g protein/kg/day
- adequate calories
- 7–9 hours sleep
- 13 weeks of consistency

That’s the muscle-building equation.

And here’s the bit I want you to remember:

If ~40 good sessions can potentially contribute to ~1kg of lean mass for a newer lifter…

120 sessions = 1 year of training.

120 opportunities to progressively overload.

120 opportunities to stimulate adaptation.

120 opportunities to get stronger.

You need enough quality sessions stacked together for long enough.

And obviously, the more advanced you become, the slower muscle gain tends to get.

So don’t obsess over whether you’ve gained exactly 1kg.

Track:

→ bodyweight

→ measurements

→ photos

→ strength

→ reps/load

→ training consistency

Save this.

Around 100-200 kcal difference each day

(from lower energy, movement, and increased hunger)

that’s around = 700-1,400 kcal/week

= 3,000-6,000 kcal/month

=~0.4-0.8 kg of body fat per month (since ~7,700 kcal = 1 kg fat)

Now, the difference between drinking 500ml vs 2L of water

isn’t that water “burns fat”...

It’s what hydration changes in your body that affects fat loss indirectly:

500ml/day (low hydration)

→ reduced training quality

→ more fatigue → less daily movement (NEAT drops)

→ weaker appetite regulation between meals

Hunger is the biggest problem of all, your brain often mistakes thirst for
hunger up to ~60% of the time...

dehydration is increasing your likelihood of overeating.

Let’s compare to if you drank 2L / day:

→ better training output → higher calorie burn

→ more natural daily movement

→ improved hunger control

→ better metabolic efficiency

Fat loss is always a long-term calorie deficit game.

So even small daily performance drops (100-200 kcal) don’t look like much...

But they compound into real fat loss differences over weeks and months.

5 tips you can action tomorrow to get an extra 1.5L into your day:

1. start your morning with 500ml

2. drink 300-500ml with every meal

3. carry a bottle with you everywhere you go

4. set 3 simple reminders during your day

5. pair water with habits you already do

BONUS: make it taste slightly nicer with sugar free cordial, or some frozen berries.
