🧠 MINDSET MONDAY | Just Get Started

Sometimes we make getting fit far harder than it needs to be.

We wait for the right time.

We wait until we’re more motivated.

We wait until work settles down.

We wait until Monday


Well, it’s Monday. 😂

So let’s start.

You don’t need to completely change your life this week.

You don’t need to train every day.

You don’t need to eat perfectly.

Just make a few better choices.

Get your training sessions booked.

Get through the door.

Do the session.

Eat a little better.

Get some decent sleep.

Then do it again.

Because I’ve seen it so many times


People don’t change because they suddenly become incredibly motivated.

They change because they start doing the little things consistently.

And those little things eventually become habits.

So don’t worry about getting everything right.

Just get started.

Then keep going.

That’s where the results come from.

đŸœïž FUEL FRIDAY

Can I be honest?

People make nutrition far more complicated than it needs to be.

Every week I hear things like:

“Should I stop eating carbs?”

“Can I eat after 8pm?”

“What’s the best diet?”

“Do I need to cut out chocolate?”

And my answer is usually


Let’s start with the basics first.

Get some protein in your meals.

Eat your fruit and veg.

Drink plenty of water.

Eat sensible portions.

And if you’re training hard, give your body enough food to actually recover.

That’s it.

You don’t need to live on chicken and broccoli.

You don’t need to completely cut out carbs.

And you definitely don’t need to feel guilty because you had a takeaway with the family.

One meal isn’t going to ruin your progress.

Just like one workout isn’t going to transform you.

It’s what you do most of the time that counts.

I’ve always believed that if your diet is so restrictive that you can’t enjoy a meal out, a birthday, a holiday or a takeaway with your family


It’s probably not a diet you’re going to stick to.

Get the basics right.

Be consistent.

Enjoy your food.

And get back on track when you have an off day.

That’s real life.

That’s sustainable.

And that’s what we’re trying to teach at T.O.D.

Not how to diet for six weeks.

How to look after yourself for the long term.

Transformation Thursday

One thing I’ve noticed over the years is that people can get too caught up in what the scales say.

“I’ve only lost 2lb.”

“My weight hasn’t changed this week.”

“I’m not seeing much difference.”

But then I look at what they’re actually doing


They’re lifting more.

They’re fitter.

They’re moving better.

They’ve got more energy.

They’re more confident walking into the gym.

And they’re doing things now that they couldn’t do a few months ago.

That’s progress.

Sometimes the biggest changes aren’t the ones you can see in the mirror.

They’re the ones you feel.

And that’s why I always tell our members:

Don’t just measure your progress by your weight.

Look at what you can do now.

Look at how you feel.

Look at how consistent you’ve become.

Look at how much stronger you are.

Because real transformation takes time.

There will be good weeks and bad weeks.

There will be days when you smash your training and days when just getting through the door feels like an achievement.

And that’s okay.

Just keep turning up.

Keep doing the basics well.

Keep making those small improvements.

Eventually, you’ll look back and realise just how far you’ve come.

That’s what I want for everyone who walks through the doors at T.O.D.

Not perfection.

Just progress.

And a healthier, stronger version of themselves.

More isn’t always better.

Sometimes the goal isn’t to lift heavier or train for longer.

It’s to get more quality work from the time you already have.

Try this simple 30-minute strength session:

đŸ”„ BLOCK 1 — 10 MINUTES

Goblet Squat
3 × 10

Dumbbell Floor Press
3 × 10

Rest as needed, but keep the quality high.

đŸ’Ș BLOCK 2 — 10 MINUTES

Kettlebell Romanian Deadlift
3 × 10

Supported Single-Arm Row
3 × 10 each side

Again, control the movement rather than racing through it.

⚡ BLOCK 3 — 10 MINUTES

Farmer Carry
4 × 30 metres

Sled Push
4 × 15–20 metres

🎯 THE COACHING POINT

The aim isn’t to see how quickly you can finish.

It’s to see how much good-quality work you can complete in the time available.

That means:

✅ Good technique
✅ Appropriate loading
✅ Controlled reps
✅ Short, purposeful rest
✅ Consistent effort

And here’s the big takeaway:

You don’t always need more time.

Sometimes you simply need to use the time you have better.

30 focused minutes can be far more productive than an hour of wandering around the gym without a plan.

Want to make an exercise more challenging without adding more weight?

Slow the movement down.

A lot of people focus only on getting the weight from A to B.

But the way you move the weight matters.

Try this on your next strength session:

🎯 CONTROL THE TEMPO

Instead of dropping into a squat and bouncing straight back up


Control the descent.

Instead of letting the dumbbell fall during a row


Control it back down.

Instead of rushing through a press


Own every part of the movement.

Why?

Because controlling the tempo can help you:

đŸ’Ș Increase muscular tension

🧠 Improve movement awareness

🎯 Reinforce good technique

📈 Make lighter weights more challenging

And here’s the important part:

Slower doesn’t automatically mean better.

SATURDAY CIRCUITS | Don’t Just Go Faster — Go Better

Circuit training is brilliant for building fitness.

But there’s a common mistake


Trying to finish every station as quickly as possible.

More speed doesn’t always mean better training.

The real goal is to maintain quality while you’re working under fatigue.

During today’s circuit, think about:

🎯 Technique first
Don’t let fatigue turn good movement into sloppy movement.

đŸ’Ș Choose the right intensity
You should be challenged, but still able to maintain control.

đŸ« Control your breathing
Learn to recover while you’re still moving.

⏱ Work consistently
Don’t smash the first round and struggle through the rest.

Aim for the same quality in your final round as your first.

That’s one of the great things about circuit training.

It teaches you to keep moving when you’re tired.

You’ve trained hard.

You’ve made good choices.

You’ve built some momentum.

Then Friday night arrives


And suddenly the weekend becomes:

🍕 Takeaways
🍔 Meals out

đŸ« Snacks
😮 Less sleep

and very little movement.

Sound familiar? 😂

Here’s the thing:

You don’t need to be perfect at the weekend.

You just need to avoid turning two days into a complete write-off.
