SAVE THIS RECIPE 🍂

Warm roasted delicata squash + crisp apple + goat cheese + pecans + maple-Dijon dressing = one very good fall salad.

And the best part? You don’t even have to peel the squash.

**Warm Delicata Squash, Apple & Goat Cheese Salad**

For the salad:
• 2 delicata squash, sliced
• 1 Tbsp olive oil
• Salt + pepper
• 6 cups greens
• 1 crisp apple, sliced
• 4 oz goat cheese
• 1/2 cup toasted pecans
• 1/3 cup dried cranberries
• Thinly sliced red onion

For the dressing:
• 1/4 cup olive oil
• 2 Tbsp apple cider vinegar
• 1 Tbsp Dijon
• 1 Tbsp maple syrup
• Salt + pepper

Roast the squash at 425°F for 20–25 minutes. Shake up the dressing, pile everything over the greens, add the warm squash, and drizzle.

One of our favorite things about fitness is seeing where it shows up outside the gym.

For Jen, apparently that meant developing enough “gorilla powers” to take on the role of Kala in Tarzan. 😂

For Barbra, it meant having the strength, stamina and confidence for a full dance routine in 9 to 5 — including dancing ON a desk.

Neither of these things is a deadlift PR.

And that’s kind of the point.

We train so we can do more with our lives. To try things. Perform. Travel. Play. Say yes when something fun or challenging comes along.

We’re so proud of both of you!!! And we love seeing all that work in the gym show up on stage. 💙🎭

What’s something outside the gym that CrossFit has helped YOU do?

If motivation was the answer, none of us would ever struggle to stay consistent.

The people who see lasting results aren't motivated every day—they've built habits that make healthy choices easier.

That's exactly what nutrition coaching is about.

It's not about strict meal plans or perfect eating. It's about creating simple, realistic habits that fit your life, so healthy choices become second nature over time.

If you've been trying to do it on your own and are ready for guidance, accountability, and a plan built around your goals, we'd love to help.

Why compete in a CrossFit competition?

Not because you have to be the strongest person in the room.

Not because you’re chasing a podium.

Because sometimes it’s good to do something that makes you a little nervous.

To test yourself.

To trust your training.

To work with a teammate.

To hear people cheering for you when things get hard.

And to walk away knowing you were capable of more than you thought.

The workouts are part of it.

The memories, confidence, community, and “holy crap, we actually did that” feeling are the rest. 💙

That’s why we compete.

People often think CrossFit changes your fitness.

It does.

But that's rarely what people talk about when they've been here for a while.

They talk about the friend who texted them when they missed class. The coach who believed in them before they believed in themselves. The first time they did something they never thought they could. The confidence that followed them outside the gym.

Those are the things no one really warns you about.

To everyone who's been part of our community—whether you've been here for years or just walked through the door for the first time—thank you for making Swift River CrossFit what it is.

"Feeling strong enough now to do the bumper boats twice, once with each great-nephew. Before Swift River, I would have been on the sidelines watching it, not living it… so thank you is too little to say."
— Debbie 💙

This is the kind of progress that means the most.
Not just lifting more weight or finishing a workout faster.
It's having the strength and confidence to jump in, participate, and fully live the moments that matter to you.
Debbie is the one who keeps showing up, doing the work, and building that strength.
Our job is to give her the coaching, support, and right level of challenge to help her keep moving forward.
And seeing that work show up in moments like this?
That's what it's all for. 💙

**SAVE THIS RECIPE 🥘**

If you have a spaghetti squash sitting on the counter and you’re not sure what to do with it, make this.

This **Cheesy Chicken Spaghetti Squash Bake** keeps the squash front and center, adds rotisserie chicken for easy protein, and uses cottage cheese to make the sauce creamy without loading it up with tons of cheese.

The biggest tip: **don’t overcook the squash.**

**Bare-bones recipe:**

1 large spaghetti squash
3 cups shredded rotisserie chicken
3–4 cups spinach
1 cup cottage cheese
1 cup sharp cheddar, divided
1/4 cup Parmesan
1/2 cup milk
1/2 cup chicken broth
1 Tbsp flour
1/2 small onion
2 cloves garlic
Garlic powder, onion powder, salt + pepper

**How to make it:**

Cut the spaghetti squash in half, scoop out the seeds, brush lightly with olive oil, and place cut-side down on a baking sheet.

Roast at **400°F for 30–40 minutes**, starting to check around 30 minutes.

You want the strands **just tender**, not super soft.

Scrape out the squash and let the strands drain for 10–15 minutes.

Blend the cottage cheese, milk + broth until smooth.

SautĂŠ onion, garlic + spinach. Stir in the flour, then add the cottage cheese mixture.

Stir in 1/2 cup cheddar + Parmesan.

Fold in the rotisserie chicken and spaghetti squash.

Transfer to a casserole dish, top with the remaining cheddar, and bake at **375°F for 20–25 minutes**.

Done. 🙌

One of the best parts about CrossFit isn't that everyone does the same workout...

It's that everyone gets a workout that's right for them.

Some days you're chasing a PR.

Some days you're rowing with one leg on a skateboard because your knee needs a break.

Both count.

One of our favorite things as coaches is helping members find a way to keep moving—even when life throws them a curveball. Whether you're recovering from an injury, getting back into fitness after time away, or just having an "off" day, there's almost always a way to modify the workout so you can keep making progress.

And if you can laugh through it with your gym friends?

Even better. 💙

Fitness isn't about being perfect. It's about continuing to show up, one workout at a time.
