8 Running injury prevention exercises

Running prevention exercises are exercises designed to reduce your risk of injury and improve your running efficiency. They target the muscles, tendons, and movement patterns that are most stressed while running.
Here are some of the main benefits:

Reduces injury risk: Strengthening your hips, glutes, calves, core, and feet can help lower the risk of common running injuries such as shin splints, runner’s knee, Achilles tendinopathy, and plantar fasciitis.
Improves running form: Better strength and stability help keep your pelvis, knees, and ankles aligned, making your stride more efficient.
Increases durability: Stronger muscles and connective tissues tolerate higher training volumes and recover better between runs.
Enhances performance: A stronger body wastes less energy, which can improve running economy and, over time, help you run faster or farther with the same effort.
Improves balance and coordination: Single-leg exercises and stability drills train the body to handle the repeated one-leg loading that occurs during running.
Addresses muscle imbalances: Many runners have weak glutes or hips, tight calves or hip flexors, or poor ankle mobility. Prevention exercises can correct these issues before they contribute to pain.

Here’s what they do:

Improve lateral pelvic stability. Holding a weight in one hand creates a sideways pulling force. Your core muscles—especially the gluteus medius, obliques, and deep abdominal muscles—must work to keep your pelvis level instead of letting it drop toward the unloaded side.
Enhance coordination between the core and hips. Walking with an asymmetrical load reinforces the natural cross-body connection between one side of the trunk and the opposite hip, which is important for efficient gait and pelvic control.
Reduce compensatory movement. Many people with poor pelvic control excessively shift their trunk or allow the pelvis to sway during walking. Contralateral carries encourage maintaining a more stable, neutral position.
For anterior pelvic tilt
Contralateral carries are not a direct fix for anterior pelvic tilt, but they can complement a program that includes:
Strengthening the glutes and abdominal muscles.
Improving rib cage and pelvic alignment.
Addressing hip flexor stiffness if it’s actually limiting movement.
For lateral pelvic tilt or hip drop
This is where contralateral carries are often most useful. If one side of your pelvis consistently drops (sometimes associated with weakness in the hip abductors), carrying a weight on the appropriate side can challenge the muscles that keep the pelvis level. Which side to load depends on the specific movement pattern and should ideally be determined by an assessment, since loading the wrong side may reinforce the imbalance.
How to perform them
Hold a moderate weight in one hand.
Stand tall with your ribs stacked over your pelvis.
Don’t lean away from or toward the weight.
Walk slowly for 20–40 meters or 20–45 seconds.
Switch sides unless you’re following a targeted rehabilitation program.
If your pelvic tilt is accompanied by pain, numbness, or significant asymmetry, it’s worth getting assessed by a physical therapist or other qualified clinician, since pelvic tilt can result from differences in muscle strength, joint mobility, leg length, or other factors that require different approaches.
