Don't go out hot on a 25-minute grind.

We are closing out the week with Service Cup 1: 150 total wall-ball shots paired with box jump-overs, med-ball step-overs, and lateral burpee box jump-overs. This is a big, beautiful 25-minute test of pacing. The goal today isn't flying out of the gate in minute one—it's picking a steady cadence, taking planned breaks on the wall balls, and stepping over the box safely as fatigue sets in. Work hard, protect your joints, and let the room pull you through to the finish line.

Speed under the bar beats muscle every single time.

Service Cup 3 is a two-part test today: a 15-minute interval of shuttle runs and clean & jerks, immediately followed by 3 minutes to build to a heavy 1-rep clean & jerk. When you hit Part B under heavy lungs, you can't force the weight up with sheer upper-body strength. Our main coaching focus today is dropping fast and meeting the bar in the catch. Trust your hip extension, pull yourself under, and let your legs do the heavy lifting.

Three lunge variations, one shared grind.

Service Cup 2 is on the board today—an 8-minute window featuring back rack, front rack, and overhead barbell lunges paired with pull-up work. The leg burn on this one builds fast. But days like this are where our floor shines. You look across the room, see someone else shaking out their legs between sets of lunges, and you just keep moving together. We scale the pull-ups to jumping chest-to-bars or ring rows so everyone gets a killer workout without wrecking their shoulders.

Flush the lungs, then load the bar.

Today’s workout gives you two completely different challenges. Minutes 0 to 10: a hard 1,600-meter run for time. Minutes 10 to 20: building to a heavy 5-rep-max bench press. The key today is transitioning your brain from metabolic hustle to total stability. When you lie back down on the bench after a mile run, your heart rate will be elevated. Take a deep breath, pull your shoulder blades together, set your feet, and press with control. Respect the transition time and don't rush your warm-up sets.

Benchmark "Andi" is on the board to close out the week: 100 hang power snatches, 100 push presses, 100 sumo deadlift high pulls, and 100 front squats. Seeing 400 total reps can look intimidating from the outside, but here is how we handle it inside these walls: lightweight barbells, empty bars, or capping sets at 50/75 reps so every single movement stays safe and crisp. You get a great workout, zero joint strain, and a room full of people cheering your last rep.

15-12-9 of hang power cleans and bar-facing burpees. The catch today: every set of hang cleans must be unbroken. If you drop the bar, the set starts over. This is a massive mental test, and the key is picking a load that challenges you without causing your form to break down under fatigue. Don't let ego get the best of you. Choose a weight you can hold onto safely, keep your spine protected, and lean on the energy in the room to pull you through.

Bookend the work with a solid run.

Today is an 800-meter run buy-in, a descending chipper of Russian kettlebell swings and goblet squats, and an 800-meter run buy-out. The trap here is sprinting that first 800 and having nothing left for the kettlebell work. Settle into a smooth, sustainable pace on the first run, keep your chest high on the goblet squats, and let your breathing carry you through. Train smart so you leave feeling accomplished, not wrecked.

Clean mechanics when the lungs start burning.

We're closing out the week with a fast 21-15-9 of clean and jerks and Echo bike calories. When the bike gets your heart rate soaring, it’s tempting to rush your setup on the barbell. Don't fall for it. Protect your back angle on every single lift before you worry about speed. Remember: mechanics first, consistency second, intensity last. Moving well keeps you safe and gives you a much better training effect in the long run.
