Tomorrow’s Workout Has a Meaning 🇺🇸

Tomorrow, on the 25th anniversary of September 11, 2001, we won’t just be working out.

We’ll be moving in honor of FDNY Firefighter Michael Kiefer — Ladder 132, Shield 3597 — who gave his life on September 11, 2001, at just 25 years old.

Michael was a lifelong athlete, triathlete and lifeguard before becoming an FDNY firefighter. Known as “Kiefer the Keeper,” tomorrow we honor him the way we know how — together, through movement, effort and remembrance.

Every number in the workout has a purpose.

4 x 8-minute stations, with 1:32 rest between stations.

Stations 1 & 2 represent Michael’s Shield 3597:
3 cal Ski + 5 Push-Ups
9 cal Row + 7 Thrusters

The 1:32 rest represents Ladder 132.

Station 3 represents 9/11:
9 cal Bike + 11 Pull-Ups

Our final station is partner work: one partner runs while the other completes 25 Step-Ups, then switch and repeat.

25 step-ups for Michael — and 25 years since September 11, 2001.

Tomorrow isn’t about your score. It isn’t about being the fastest or strongest person in the room.

It’s about remembering why we’re doing it.

🧠 TRAIN YOUR BRAIN WHILE YOU TRAIN YOUR BODY

We usually think about exercise as something we do to fight the physical effects of aging.
Maintain muscle.
Protect our bones.
Strengthen our heart.
Stay mobile.
Stay independent.

But what about our brain?

One of the best things we can continue to do as we age is MOVE AND LEARN.

Think about learning to row.

You have to learn the stroke sequence.

Legs. Body. Arms.
Arms. Body. Legs.

You have to listen to your coach, process a correction and then make your body actually DO it.

Then you have to learn the monitor.

What’s your split?
What’s your stroke rate?
How do you set an interval?
What numbers are you trying to hold?

Then the workout starts.

Now you’re remembering the workout, listening for instructions, watching your monitor, controlling your intensity AND maintaining proper technique.

❤️ Your heart is working.
💪 Your muscles are working.
🧠 Your brain is working.

And that’s the point.

Research on healthy aging continues to show the importance of physical activity, cognitive challenge and social engagement for brain health.

Exercise cannot guarantee that someone won’t develop Alzheimer’s disease or another form of dementia.

But we CAN give our brains and bodies reasons to keep adapting.

So don’t be afraid to be a beginner.

Learn to row.
Learn to lift.
Learn how to set the monitor.
Learn a new movement.
Listen to instructions.
Remember the workout.
Make mistakes.
Make corrections.
Try again.

Don’t just exercise. LEARN.

We don’t train because we’re trying to stay 25 forever.

We train because we want to remain strong, capable, independent, engaged and curious for as many years as possible.

Keep moving.
Keep listening.
Keep learning.

SO MANY NEW ROWERS. WHY DO WE KEEP CHOOSING CONCEPT2?

There are more rowing machines on the market than ever before. But at Concept Fitness and Concept Crew, we specialize in the sport of rowing. from beginners to competitive high school and collegiate athletes.

And for us, Concept2 remains the gold standard in rowing.

Why does that matter?

Because not all rowing machines are calibrated the same way. A 2:00/500m pace on one brand cannot necessarily be compared to a 2:00/500m pace on another.

When you’re training seriously, the numbers matter.

2K times.
500m splits.
Watts.
Stroke rates.
Testing.
Progress.

Concept2 numbers are comparable to Concept2 numbers.

That’s especially important for young athletes hoping to row competitively or in college. When a coach asks for your 2K, you want that number coming from the equipment recognized throughout the rowing world.

MEMBER HIGHLIGHT: ABE 🔥

16 YEARS.

That’s how long it’s been since Abe ran.

In February, Abe had his first total knee replacement.

On June 17th, he had his second.

And today… HE RAN. ❤️

Two total knee replacements in four months, and just over two months after surgery #2, Abe ran for the first time in 16 YEARS.

His text afterward pretty much says it all:

“I’m baffled that I’m in no pain and feel great!”

This is why we train.

Not just for faster times, heavier weights or better scores.

To do things we thought we might never do again.
To build strong, capable bodies that let us keep saying YES.

🌮 THE TACO SHELL

When core integrity collapses, power leaks.

One of the most common faults we see on the RowErg is what we call “The Taco Shell.”

During the drive, the legs push. but instead of maintaining a strong, braced connection through the trunk, the body folds under the load.

You become the taco. 🌮😂

The problem? Your legs may be producing power, but that power isn’t being efficiently transferred to the handle.

Think:
Strong legs.
Braced core.
Connected body.

Your torso should transfer the force your legs create. not collapse underneath it.

Don’t become the taco.

HYROX ROWING TIPS: WHY FASTER ISN’T ALWAYS BETTER 🚣

You may be able to row fast.

That doesn’t mean you should.

The 1,000m RowErg comes at Station 5. By the time you sit down, you’ve already completed four 1K runs + SkiErg, sled push, sled pull and burpee broad jumps.

And when you get off? You still have 3 more 1K runs + Farmers Carry + Sandbag Lunges + 100 Wall Balls.

The goal isn’t to win the row.

The goal is to row efficiently, control your heart rate, preserve your legs and get off ready to RUN.

🎯 OUR HYROX ROWING TARGET:

24–28 SPM
2K pace + 8–10 sec/500m

If your 2K pace is 1:50, think roughly 1:58–2:00/500m.

That may feel conservative.

That’s the point.

If you practice rowing properly and become technically efficient, 2K + 10 can feel like recovery—and may still be faster than your competitors.

Higher stroke rate does NOT automatically mean faster rowing.

An efficient athlete at 26 SPM can outperform someone spinning at 34 SPM while using considerably less energy.

Push with the legs.
Swing through the hips.
Finish with the arms.
Recover in control.

The recovery is called the recovery for a reason.

Use it. Breathe. Relax your grip. Let your heart rate settle.

Your HYROX strategy shouldn’t be:

“How fast can I row 1,000m?”

It should be:

“How fast can I row 1,000m and still run well when I get off?”

Because saving 10–15 seconds on the RowErg means nothing if you lose a minute on the next run.

Make the row your recovery.

Then get off the machine—and GO RUN. 🔥
