The forgotten exercise that trains your back, chest, and shoulders all at once 👏

The Dumbbell Pullover is an old-school movement that deserves a comeback. Not only does it help strengthen your lats and chest, but it can also improve thoracic mobility and open up tight shoulders from hours spent sitting at a desk.

✅ Targets lats and chest
✅ Improves upper-body mobility
✅ Great for posture and opening the rib cage

Key technique tips:
🔹 Keep your shoulders supported on the bench
🔹 Hips slightly lower than your chest
🔹 Maintain a slight bend in your elbows throughout
🔹 Move slowly and feel the stretch
🔹 Use a light weight and focus on a big range of motion

Copenhagen Plank (Adductor Plank) 💪

Local Footballers, netballers, runners, soccer players, tennis, anyone with tight hips — this one exercise
prevents groin injuries.

The Copenhagen plank is the best-kept secret in strength training, it’s going to help with groin strength + injury prevention. ✅Set up side-on next to a bench. ✅Top leg rests on the bench. ✅Bottom leg is underneath.
✅Prop yourself up on your forearm, and lift your hips so your body is in a straight line.
✅Now squeeze the top leg down into the bench — that’s where the magic happens.
✅Hold for 15 to 30 seconds. Even start with 8 seconds. Whatever you can do.

This directly strengthens the adductors — the inner thigh muscles — which protect your groin, hips, and knees. It’s used by professional AFL, soccer, and basketball teams for a reason. If the full version is too hard, start with the knee on the bench instead of the foot. Scale from there.
🔥 Two sets of 20 seconds per side. Add this to your warm-up 2x per week — bulletproof your groin.
