What to Expect this Week at BCCF

We’ve officially reached the midpoint of the Hercules cycle. You’ll see plenty of work that challenges you to hold on, brace, and pull, building the strength and durability we’ll need as we head into the second half of the cycle.

Monday starts with a Back Squat progression, building from sets of 3 at 80% into heavier doubles before finishing at 85%. From there, you’ll tackle a bike buy-in followed by kettlebell swings and sit-ups, focusing on midline endurance and staying consistent as fatigue builds.

Tuesday features dedicated Ring Muscle-Up skill work before moving into a conditioning piece combining shuttle runs, pistols, and ring muscle-ups. Focus on consistency and choose a pace and movement options that allow you to keep moving throughout.

Wednesday kicks off with a Clean & Jerk complex paired with high box jumps before a fast 7-minute barbell sprint of cleans, jerks, and burpees. This one is short and aggressive, so move efficiently and commit to the pace from the start.

Thursday is the grip centerpiece of the week, combining rowing, toes-to-bar, running, farmer’s carries, and double unders across five longer intervals. Find a sustainable pace early and pay attention to your grip management so you can keep your movement quality high through the final interval.

Friday begins with a Deadlift and Bench Press superset-style EMOM before moving into wall walk complexes and heavy dumbbell snatches. Expect a challenging upper-body density piece where smart movement and controlled transitions will help keep your shoulders and grip from becoming the limiter.

Saturday grab a partner for a 24-minute you-go-I-go sprint. You’ll work in full-effort sets with equal work and rest, so communicate with your partner, make each effort count, and enjoy finishing the week with a little friendly competition.

We’re closing out the month celebrating our Athlete of the Month - Denise!

Denise has embraced CrossFit since starting a few years ago and does a great job with her consistency. She always shows up early to get the extra mobility and stretching in to prepare her for class.

What to Expect this Week at BCCF

Week 3 of the Cycle is here! You’ll see workouts inspired by familiar formats and benchmark-style rep schemes, but with an added movement or unexpected twist that will change how you approach them. Don’t let a workout that looks familiar trick you into following an old game plan; pay attention to the details, pace the workout in front of you, and be ready to adjust!

Monday kicks off the week with a Power Sn**ch and toes-to-bar EMOM before moving into four hard intervals featuring devils presses and lateral burpees.

Tuesday brings an out-and-back chipper of double unders, wall balls, med-ball box step-overs, and strict handstand push-ups.

Wednesday starts with a Power Clean + Front Squat complex before moving into descending max-rep intervals of Deadlifts, Strict Pull-ups, and Box Jumps.

Thursday begins with wave-loaded Bench Press before tackling a 16-minute EMOM featuring the bike, push-ups, and weighted sit-ups.

Friday is a heavy day with Back Squats before moving into three rounds of running, American kettlebell swings, and single-arm overhead lunges.

Saturday, grab a partner for a barbell and rowing workout featuring descending weights and two rounds of rowing. Work together to manage the barbell, stay consistent on the row, and communicate with your partner to keep the workout moving smoothly.

It’s going to be a fun week! Focus on the workout in front of you, pay attention to the details, and let’s keep building through Week 3!

What to Expect this Week at BCCF

This week we’re building on the foundation we started last week at the start of the cycle with a great mix of heavy strength work, barbell cycling, gymnastics, conditioning, and a big team workout to finish out the week.

Monday starts the week with wave-loaded Back Squats before jumping into a fast sprint workout of toes-to-bar and thrusters. With only six minutes on the clock, you’ll want to move quickly while still managing your barbell and gymnastics so that you can keep the intensity high from start to finish.

Tuesday pairs Deadlifts and Bench Press in an alternating strength format before moving into a conditioning workout featuring farmer’s carries, burpees, and bike intervals.

Wednesday brings the final CrossFit Community Cup workout featuring double unders, air squats, and dumbbell snatches over two rounds.

Thursday begins with strict pulling strength before moving into a four-set interval workout combining running, GHD sit-ups/V-Ups, and renegade rows.

Friday is a barbell-focused day, beginning with a Clean & Jerk complex before moving into a descending ladder of Clean & Jerks broken up by rowing.

Saturday, grab two teammates for a three-person team chipper featuring wall balls, wall walks, box jump-overs, and kettlebell swings.

Sunday we’ll be hosting the Rival Erg competition - 60 minutes, 20 minutes on the ski, bike, and row. We had a lot of BCCFers on the podium last time - we’re stoked to see how this one goes! We’d love to see you compete or come by and cheer your fellow BCCFers on!

It’s going to be a great week—keep building on the work you started in Week 1, and we’ll see you in the gym!

Don’t fear carbs! They are our body’s main source of fuel, especially for workouts. Carbohydrate supports glycogen replenishment while protein provides amino acids for muscle repair and remodeling.

Here’s something to try this week:

1. Put a carb source around your workout.
Before training:
• Banana
• Oatmeal
• Toast
• Rice
• Fruit
• Granola
• Potatoes

2. Don’t show up to a workout under-fueled.

If you regularly feel:
• flat
• unusually fatigued
• unable to maintain intensity
• ravenously hungry afterward

your overall fueling may need some attention.

3. Pair carbs with protein.

Instead of thinking choosing carbs or protein, think:

CARBS + PROTEIN

Examples:
• Banana + Greek yogurt
• Oatmeal + protein
• Rice + chicken
• Potatoes + eggs
• Toast + cottage cheese
