DFAAPA · March 27 at 11:30 AM · Wednesdays Word of the Week-- " ACL" 3 Exercises to Help Prevent an ACL Injury… ACL injuries are unavoidable in sports. However, many ACL injuries could have been avoided with better preparation prior to competition. Although preventative exercises are often seen as boring and time consuming if we can help to avoid an injury it is well worth it. The Anterior Cruciate Ligament (ACL),is located in the middle of the knee and helps stabilize the femur over the tibia. In aggressive sports, the ACL may be stretched or torn by direct contact mechanisms – such as a blow from behind the knee forcing it to hyper-extend, or a strong force striking from the side, causing the knee to move inward. Most of us can conjure images of football players knees buckling after getting tackled hard from behind or sideways. Surprisingly though, direct contact mechanisms are far less common than non-contact mechanisms, which make up 70% of all ACL injuries. This occurs if an athlete has muscle weakness, poor balance or the inability to decelerate his or her body. Deceleration requires controlling your body weight during rapid direction changes or when landing from a jump. If the muscles around the hip and knee are unable to stabilize the upper leg over the lower leg, this causes an over load to the knee joint which can = an ACL injury. Athletes whose sports involve pivoting and cutting like soccer, rugby and football; or jumping such as volleyball are at higher risk. ACL injuries can occur to any population or age group; however females and young athletes are specifically at a higher risk. Depending on the sport, current research shows that females incur ACL injures approximately 2-8x more than males--. ( Females perhaps increased risk due to A-frame femoral notches ) I would like to highlight 3 of the best ACL prevention exercises, which I have used in training our weekend athletes to our professional athletes.. 1) Single-Leg Bridge This exercise is designed to strengthen the hamstrings and glutes, which help maintain upper- and lower-leg alignment along with the ACL. Its single-leg nature is important for eliminating strength differences between the left and right leg, reducing the chance of injury from an imbalance. It's important to keep the pelvis in a neutral position during this drill, as energy can "leak" out of the body if there is excessive movement in the pelvis or spine. Tighten your abs, drive your heel into the ground, and lift your hips off the ground without arching your back. # of sets/Reps to perform: 2-3 x 15-20 (Google:Single-Leg Bridge to watch video. ) 2) Vertical Jumps This exercise is designed to address knee alignment during deceleration. An inward (valgus) collapse of the knees is a primary predictor of non-contact ACL injuries. Stand with feet shoulder-width apart and pre-load by flexing the hips, knees and ankles. With arms back and spine in neutral position, drive arms towards the ceiling and extend through the hips and ankles to jump straight up. Land softly with your knees directly over your feet. Do not allow them to collapse together. Once you can successfully accomplish this drill with proper form, introduce lateral jumps to simulate the game day environment. # of Sets/Reps to perform: 2-3 x 10-12 ( Google: Vertical Jump technique to watch video.) 3) Single-Leg Reach This is an important balance exercise, aiding in hip stability and alignment of the upper and lower leg. Keeping your hip, knee and ankle in line is essential for preventing your knee from collapsing inward when you land from a jump. Balance on one leg and keep the knee slightly bent while reaching down to touch your toes with the opposite hand. Return to a full upright position by actively contracting your glute, while again keeping your pelvis and spine in a neutral position. Wednesdays Word of the Week is " Concussion " . Its not all about heading the ball!!! What exactly is a concussion and how does it relate to Soccer? It is a type of traumatic brain injury( TBI ),caused by a bump, blow, or jolt to the head or by a hit to the body that causes the head and brain to move rapidly back and forth. This sudden movement can cause the brain to bounce around or twist in the skull, creating chemical changes in the brain and sometimes stretching and damaging brain cells . This can also be seen as an acceleration and deceleration of the brain followed by a sudden impact to the head or a another part of the body (eg. slide tackle with an abrupt stop). In the last few years we are seeing more reported incidents due to better education of parents, coaches and players. Still over 50% of concussions go unrecognized ,untreated and unreported. So lets look at some data as it relates to soccer: *Most athletes who experience a Concussion while playing do not realize they have had a Concussion and may experience symptoms after the game but by that time increased trauma may have occurred. ***Of those reported: *Most common to occur in ages 12-17 yrs. *Girls have a greater occurrence 55% & boys 44%. *34% occurred while on offence. *21.5% occurred while on defense. *37.6% occurred to Mid fielders. *28.9% Forwards. *23.6% Defenders. *9.4% Goalies. *Most commonly due to player to player contact elbows/shoulder to head (52% in girls & 69% boys) these then followed by player to surface incidents( head hits ground ) and then heading the ball. *Studies show that the human head is 90% grown at 4 yrs. Compare this with the under sizing of the rest of the body. Why is this important, because of low body weight and under developed neck muscles can increase susceptibility for acceleration & deceleration of the brain. Then add to it the factor of non bracing for impact when heading the ball. So what can we do? 1) Know the signs & symptoms of a Concussion/ what to do if you suspect a Concussion- seek medical evaluation. **Please snap a pic of the attached Concussion card to have or stop by the First Aid tents on GSSA Game day fields to pick up one to keep with you. 2) Report a suspected Concussion to the coach to protect players. 3) Talk to our young players about the signs & symptoms. 4) Possibly reduce the occurrence by neck strengthening exercises along with teaching bracing for impact- heading. Avoid leather balls during wet play-they soak up water and increase the weight of the ball. 5) And enforce the rules of play to decrease rough play and minimize player to player contact -Remember only shoulder to shoulder contact is permitted which could and is estimated to decrease the incidents of concussions by 60%. **If we play safe we will also decrease the number of other injuries such as ankle,wrist, knee and ligament injuries.
