You can hit your calorie and protein targets perfectly and STILL be leaving progress on the table…

Because how you’re distributing that food matters too.

Something I regularly see with guys who have been training for years is that they’ll meticulously track their daily calories, yet give very little thought to how those calories actually support their training.

❌ They’ll train on next to nothing because they’re saving calories for a bigger evening meal.

❌ They’ll deliberately under-eat throughout the week to bank more calories for weekend plans.

❌ They’ll prioritise hitting their daily numbers over ensuring they’re adequately fuelled before and after training.

And whilst none of these approaches are inherently wrong, they can become a problem when training performance starts suffering as a result.

Because if your training is the stimulus…

👉🏼 Your nutrition needs to support it.

When dieting, maintaining high-quality training performance is one of your biggest tools for retaining the muscle you’ve worked so hard to build.

When gaining, you’re trying to progressively improve that training stimulus to give your body a reason to build MORE muscle.

Yet in both scenarios, you’re potentially making that harder by repeatedly turning up to sessions underfuelled.

And no, this doesn’t mean you need to obsess over nutrient timing or eat within some magical 30-minute anabolic window.

It means making sure you’re consistently providing your body with enough energy and nutrients around training to perform, recover and progress.

💭 Don’t become so focused on making your nutrition fit your calories that you forget to make it support your goals.

You’re expecting advanced progress on a beginner timeline 🤦🏻‍♂️.

What makes you think you can gain a physique-changing amount of muscle in just 12 weeks…

When bodybuilders who “live the lifestyle” 100%, structure their entire lives around progress and have every possible advantage behind them are often fighting for relatively small improvements in that same timeframe?

The longer you’ve trained, the more expensive every further bit of progress becomes.

Not necessarily in money - but in TIME, CONSISTENCY and PATIENCE.

Those first few years of training can completely distort your expectations…

📈 You could gain muscle quickly.
📈 Add weight to exercises almost every week.
📈 See noticeable changes within a few months.

…But you’re not that guy anymore.

If you’ve already spent years building a decent physique, you’ve already collected most of the “easy” progress available to you.

Now the improvements are harder earned.

And this is where I see a lot of experienced lifters sabotage themselves.

8–12 weeks into a gaining phase, they don’t LOOK dramatically different…

So they question the calories.
Question the programme.
Add more volume.
Change exercises.
Or decide what they’re doing “isn’t working.”

When the reality is…

It might be working exactly as well as it should be.

A few hundred grams of additional muscle isn’t going to transform your physique overnight.

But stack those small improvements across 6, 12, 18+ months while getting stronger, improving ex*****on and keeping body fat under control…

And eventually you have a physique that looks noticeably different.

The irony is that the more advanced you become, the longer you need to stay patient enough to see whether something is actually working.

Stop expecting the rate of progress you made when you started.

Your training age has advanced so your expectations need to as well.

Losing bodyweight was never the problem…

It rarely is.

But being satisfied with how you LOOK at that lower bodyweight is.

Previously, Eoin had reached the end of a diet lighter but dissatisfied with what that lower bodyweight actually revealed.

He still felt “skinny fat”.

Just a smaller version of where he started.

And this is where I see most guys go wrong…

❌ They become so focused on losing weight that they neglect what determines how they actually LOOK when that weight comes off.

❌ Before working together, Eoin was training 6x per week but wasn’t tracking his performance.

❌ He’d also previously pulled calories down aggressively, chasing a lower bodyweight without paying enough attention to retaining the muscle underneath.

So this time, the goal wasn’t simply to get lighter.

🔨 We reduced his training frequency, gave every session clear progression targets and made maintaining/improving performance a priority.

🔨 We moved away from intermittent fasting to 4 meals per day, with more of his nutrition focused around the training window.

🔨 And instead of reacting to the scale and unnecessarily pulling more food, we made adjustments based on what was actually happening.

The other big change?

Previously, exams and heavier workloads would often knock him off track.

This time, we adjusted the plan around his life so those periods didn’t mean abandoning it altogether.

12 weeks later:

👉🏼 89kg → 82kg
👉🏼 Strength & performance at an all-time high
👉🏼 “Looking the best I ever have.”

All within our first 3 months working together after years of training beforehand.

❌ Because a successful diet isn’t measured purely by HOW MUCH WEIGHT YOU LOSE.

✅ It’s measured by WHAT YOU’RE LEFT WITH WHEN THE FAT COMES OFF.

If you’ve dieted before only to end up lighter without looking how you expected…

You probably don’t need to diet harder next time…

You need to diet better.

What happens when work gets busier, weekends fill up, sleep takes a hit and your usual routine becomes harder to maintain?

That’s where a lot of people turn 100% into 0%.

They can’t execute the plan perfectly, so they stop executing it well at all.

What about turning 100% into 80%?!

There will be periods where pushing forwards aggressively makes sense.

There will also be periods where the win is simply holding onto what you’ve built while life demands more from you.

That might mean progress slows.

It might mean we temporarily ask less of you.

It might even mean the goal for a few weeks is simply maintaining rather than progressing.

But if that keeps you training, eating well and holding onto your physique rather than ending up 10–15kg heavier and having to start all over again…

You’re still moving forwards.

The best plan isn’t the one you can follow perfectly when life is easy.

It’s the one that can adapt when life isn’t.

Sometimes a slower pace really is the only way to keep moving forwards.

Being able to FINISH a session doesn’t mean you can RECOVER from it.

And I think this is where a lot of experienced lifters get caught out…

You’re a session behind this week?
👉🏼 “I’ll just add those sets onto today.”

Had an unexpected extra rest day?
👉🏼 “I’m fresher, so I may as well do more.”

Training feels particularly good?
👉🏼 “I’ve got more in me, I’ll add another exercise.”

None of these necessarily feel like bad decisions in the moment.

In fact, they usually feel like you’re being MORE productive.

But you’re looking at your training through too small of a window.

✅ Muscle growth comes from repeatedly producing high-quality, progressive training

❌ Not exhausting your ability to recover in a single session.

Because every bit of training you add has a recovery cost.

And squeezing another 10% out of today’s session isn’t a win if it takes 20% away from the next one.

That extra work might mean you’re still carrying fatigue into your next session…

📉 Performance drops.
📉 Progression becomes harder.
📉 Ex*****on deteriorates.
📉 And the quality of the work you’re doing starts falling.

This is why trying to “make up” missed training can be particularly counterproductive.

‼️ You don’t need to repay a missed session like it’s training debt.

If life means you miss something, sometimes the best decision is simply to move on and continue the plan.

Because your physique isn’t being built by what you manage to cram into one Monday afternoon.

It’s being built by what you can recover from, progress and repeat for months on end.

Stop asking: “How much more can I do today?”

Start asking: “Will doing more today improve or take away from what I can do next?”

Don’t maximise one session at the expense of the week 🫡.

In fact, we barely changed Daniel’s training.

A few minor adjustments where they made sense - but no programme overhaul or “secret” new training method.

👉🏼 The biggest change was keeping the SAME approach in place long enough for it to work.

When Daniel came to me, he was stuck in that frustrating middle ground…

Not as lean as he wanted.
Not carrying as much muscle as he wanted.

He knew he was leaving progress on the table.

The issue wasn’t effort or knowledge.

If anything, Daniel was distracted by too much information.

We genuinely couldn’t go 2 weeks without him wanting to change or add something 😂

A new exercise? More volume? A different approach?

None were necessarily bad ideas.

But constantly searching for something “better” meant he never spent long enough getting REALLY good at what was already in place.

He was resetting the clock instead of allowing his performance to compound.

His thinking was also too short-term:

Great session = we’re flying.
Poor session = something needs changed.

But your physique isn’t built in one session or one week.

🔑 It’s built by training, recovering and progressing repeatedly - week after week.

So we standardised his training variables, gave movements enough time to progress and managed his workload around what he could consistently recover from.

Then we raised the standard on the details that matter more once simply “training hard and eating well” isn’t enough:

✅ Nutrition
✅ Recovery
✅ Ex*****on
✅ Progression
✅ Accountability

Nothing revolutionary.

Just better ex*****on without constantly moving the goalposts.

12 weeks: 78kg → 83kg.

5kg heavier, arguably leaner and undoubtedly carrying more muscle.

Daniel didn’t need to do more.

He needed to execute the right things consistently for long enough to see what they could produce.

And once you’ve trained for years, that’s often where progress is hiding.

If you’re putting the work in but your physique still doesn’t reflect it…
